Other thought: I use 10w30 grpIII syn year round, Chevron/Havoline ProDS. I live in Central Texas, so I wouldn't recommend this regimen for everyone. But the engine seems to like it fine. I did try 10w40HM at one time but it felt sluggish on that.

I would plan on doing a full timing job over just changing the solenoids. But, it won't hurt to try just the solenoids first.
I'm guessing the shop that quoted you $1800 was planning on more than the solenoids.
The symptoms you describe are well known issues in the 5.4 3V.
215K is pretty good. Mine is at 144K and I have the parts to do the full timing job, front and top, in the garage. I'm going with the spring actuated tensioners and high volume oil pump as well.
Running thicker oil definitely quiets things down with the phasers, rough idle and noisy starts...

45 is a bit of an exaggeration, you can get over 20 doing 55-60 on relative flat ground. I have done it with my stock tune.
